Every swap, explained

What changes for your first day, and why.

Each swap keeps the job the movement does in the workout. The cues are what an O-SEA coach will say while you do it.

Rope climbsRing rows

Why this swap. A rope climb takes grip, a foot lock and a safe way down. Ring rows build the pulling strength it starts with, feet on the floor.

Coach cues

  1. Set the ring height
  2. Straight body line
  3. Pull to the chest

Wall walksPlank walk-outs

Why this swap. A wall walk puts your full bodyweight on the shoulders upside down. Walk-outs train the same shoulder and trunk strength with feet on the floor.

Coach cues

  1. Walk the hands out, hips stay level
  2. Shoulders over the hands
  3. Walk back in with control
Plank guide

SnatchesHang power snatches with a PVC pipe or empty bar

Why this swap. The snatch is the most technical lift in CrossFit. A PVC pipe from the hip teaches the path of the bar with no load.

Coach cues

  1. Find your wide grip
  2. Set up and push the floor
  3. Jump with the bar in the hip crease
